My alternating weight routines, I try to do 15 reps, once I manage, I shift the weight up 1 or 2kg. The weight is of both barbells together unless otherwise something something.
Routine A
- Bankpresses, 9.5 and 11.5kg
- Rows, 9.5 and 11.5kg
- Lounges, 9 and 10kg
- Sidelifts, 1.5 and 2.5kg for each arm
- Sidebends, 5.5 and 6.5kg
- Situps, 5 and 5.5kg
- Curls, 4 and 5kg
- Back 7 and 7.5kg
Routine B
- Overhead, 9.5 and 10.5kg
- Pullovers, 6.5 and 7.5kg
- Rows, as above
- One-handed Deadlift + Overhead: 6.5 and 7.5 for each arm (I have no idea why I can lift more in this exercise)
- Pseudo-Pullups (bent under the bar, feet on the ground; still feels ugly, ugly, ugly)
- Plank with leg lifts
- Side plank, moving the hips up and down, after 8 reps I'm dead
- Curls, as above
As for stretching, I don't know the names of all the exercises, but basically I go through a half a dozen different ways of a) getting my head as close to the floor as possible without bending my knees, b) getting my feet as high above my head as possible and c) putting my feet as far away from each other as possible, plus as close to my head as I can while I'm at it.
